Why the Standard Activity Multiplier Fails

Total Daily Energy Expenditure is the calories you burn in a day. The conventional formula:

The gap between "lightly active" and "moderately active" is nearly 300 calories a day — enough to be the entire difference between losing and gaining weight. And the labels are subjective. Is a nurse on her feet all shift "moderately" or "very" active? Is a desk worker who walks 8,000 steps "sedentary" or "lightly active"?

The Step-Based TDEE Formula

Step 1: Calculate your BMR (Mifflin-St Jeor)

  • Men: (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5
  • Women: (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161

Step 2: Apply the sedentary multiplier only

Baseline = BMR × 1.2

This covers digestion, fidgeting, and the basic movement of existing — but deliberately not your walking.

Step 3: Add calories from steps

Calories from steps = steps × weight (kg) × 0.0005

Step 4: Add any other exercise

Weight training, cycling, swimming — anything your step count doesn't capture.

TDEE = (BMR × 1.2) + step calories + other exercise

Worked Example

A 35-year-old man, 180 lbs (81.6 kg), 5'10" (178 cm), averaging 9,000 steps a day, lifting weights three times a week.

  • BMR: (10 × 81.6) + (6.25 × 178) − (5 × 35) + 5 = 816 + 1,113 − 175 + 5 = 1,759
  • Sedentary baseline: 1,759 × 1.2 = 2,111
  • Step calories: 9,000 × 81.6 × 0.0005 = 367
  • Weight training: ~200 calories/session × 3 ÷ 7 = 86/day
  • TDEE: 2,111 + 367 + 86 = 2,564 calories

The dropdown method would have offered him 2,419 ("lightly active") or 2,726 ("moderately active"). Neither is right. The step-based figure sits between them — and it's derived from what he actually did.

The Double-Counting Trap

This is the mistake that ruins most step-based TDEE calculations.

If you add step calories on top of a "moderately active" multiplier, you count your walking twice. The multipliers already bake in an assumed amount of daily movement. Stack a real step count on top and you'll overestimate your TDEE by 300–500 calories — then wonder why you're not losing weight.

The rule: use the sedentary multiplier (1.2) and nothing higher whenever you're adding steps separately. The 1.2 factor represents a genuinely inactive baseline, which is exactly what you want before layering your measured activity on top.
